The performance case

Strength work is now perhaps a tenth to a fifth of a rower’s training time, and most programs default, without much thought, to traditional power-sport lifting. But the recent evidence leans quietly toward functional strength for rowing — larger, more transferable gains, at a gentler cost to the body.

Transfer, and the right dose

The aim was never to lift the most. It is to lift what becomes boat speed. In collegiate rowers, vertical jump was the single best predictor of 500m time-trial pace — and that explosive power is built by functional movement, not by maximal singles.

Safer, and closer to the sport

Both roads build strength. But functional training does it with fewer injuries and a closer likeness to rowing itself — developing an athleticism the boat can use rather than a maximal load it cannot.

Built for the boat

Multi-joint, explosive, coordination-rich movement that transfers to the stroke — large effects on strength, power and endurance, with fewer injuries.

TRADITIONAL

Built for the barbell

Power-sport lifting maximizes absolute load, but transfers less to rowing and carries a higher injury profile for the same strength.

The quiet choice for rowers

When both methods raise strength but only one lowers injury risk and better predicts boat speed, the decision grows simple. Functional strength earns its place in the tenth-to-fifth of training time a rower spends off the water.

WHERE THIS LEAVES US

Train the movement, not just the muscle.

Rowing rewards the strength that transfers — explosive, coordinated, multi-joint power that arrives as boat speed. The evidence is steady: functional training delivers large effects on exactly those qualities, predicts time-trial pace better, and does it with fewer injuries.

Traditional powerlifting builds real strength too. But for a rower choosing where limited off-water time should go, the sport-specific and the safer is the quieter, wiser bet.

Strength is the means. Boat speed is the point.
