A modular daily practice of short, stackable blocks. Block 1 establishes your baseline patterns; Block 2 revisits the same movements at higher intensity and adds power. Done in sequence, each block builds on the last.
BLOCK 1
Baseline · Skill Reinforcement
Reinforce core patterns and establish the baseline you’ll return to

Minute 1 — Breath Set
Settle the nervous system and arrive in the body.
  1. 30 seconds: box breathing (4-4-4-4).
  2. 30 seconds: natural breath with a light body scan.
KEY POINTS & MODIFICATIONS
  • Keep the shoulders relaxed and the counts steady.
3 MIN
Minutes 2–4 — Ground Flow Core
Reinforce the fundamental transitions of the practice.
  1. Child’s Pose → Down Dog → Plank → Child’s Pose (4 breaths each).
  2. Cat-Cow, coordinating with the breath.
  3. Hip Circles on all fours (3 each direction).
  4. Repeat the full sequence 3 times.
KEY POINTS & MODIFICATIONS
  • Move at the pace of the breath, not faster.
  • Limited mobility: reduce range or visualize the transition.

Transitions, Integration & Balance

Minutes 5–7 — Transitions
Groove smooth changes of level.
  1. Squat → Roll back → Rock up → Stand.
  2. Seated → Roll to side → Push up to stand.
  3. Move slowly and deliberately through each transition.
KEY POINTS & MODIFICATIONS
  • Support with a hand or wall if balance is uncertain.
2 MIN
Minutes 8–9 — Integration Flow
Weave the pieces into one continuous flow.
  1. Combine any 3 movements from the block.
  2. Flow between them continuously, without pause.
  3. Focus on smooth transitions and a steady breath.

  • Choose movements that feel good today.
  • Continuity matters more than complexity.

Minute 10 — Balance
Close with stability and body awareness.
  1. Crow-pose holds (5 attempts).
  2. Single-leg balance variations (hold 30 seconds each side).

  • Balance concerns: keep support within reach.
  • This block becomes your baseline — you’ll revisit these exact movements.

BLOCK 2
Power · Higher Intensity
Reinforce Block 1 at higher intensity, and add power

Minute 1 — Power Breath
Raise arousal and energize the body.
  1. 20 seconds: Breath of Fire (rapid belly breathing).
  2. 10 seconds: hold.
  3. 30 seconds: recovery breath.
KEY POINTS & MODIFICATIONS
  • Focus on the exhale; the inhale takes care of itself.
  • Dizziness: stop, return to natural breathing.
FASTER
Ground Flow Core — at 2× speed
Revisit Block 1’s core sequence with more pace.
  1. Same movements: Child’s → Dog → Plank → Child’s, Cat-Cow, Hip Circles.
  2. Move at roughly double the Block 1 tempo.
  3. Keep form clean even as the pace rises.
KEY POINTS & MODIFICATIONS
  • Never sacrifice technique for speed.
  • Drop back to Block 1 tempo if form breaks down.
POWER
Power Additions
Add power to the familiar movements.
  1. Hip Circles: add weight shifts and reaches.
  2. Layer controlled power onto the Block 1 patterns.
  3. Keep every movement deliberate and grounded.
KEY POINTS & MODIFICATIONS
  • Build power gradually, session to session.
  • Return to baseline movements any time you need to reset.
How to use the system

Do Block 1 alone on lighter days; add Block 2 when you have more energy. Because the blocks share the same movements, the baseline you build in Block 1 is exactly what Block 2 intensifies — which is why doing them in sequence compounds the practice.
